Javelin Push Press Demo, Part 3; Arm Adduction: The Neutral-Grip Chin-Up

I demonstrated arm abduction by way of the Javelin Push Press in my last 2 posts, but as you've come to know by now, that's only half of the story when it comes to my routines. I am an advocate for training opposite functions together; thus, where there is arm abduction, there is arm adduction: enter the Neutral-Grip Chin-Up with excessive negative.

Being a weightlifter interested in strength and power, I find ways to manipulate my training when performing sets of 6 or less on almost everything. As shown with the Javelin Push Press, Static Holds are one way to do this; another is by utilizing Strict Negatives.

I performed 6 sets of 1 repetition of Neutral-Grip Chin-Ups today, 1 following each set of Javelin Push Presses; what's shown here is the sixth and final set. The catch is that I had to start in the fully-stretched position, could not count the repetition unless my shoulder caps touched the metal bars I was hanging from, and had to take 20 seconds to complete the negative, at minimum, although I tend to count slowly. There is also a pause in the fully-stretched position following that negative before allowing my feet to touch the ground; you'll see it.

For arm abduction, overhead pressing is quite popular. Of all the variations to choose from, the Javelin Push Press is my favorite. Standing instead of sitting emphasizes balance, as does using an Olympic barbell over a dumbbell. The side delts are also used, as they were neglected during yesterday's dipping and face-pulling routine.

I performed 3 sets of 1 repetition for each side (6 total sets), adding a long static hold at the top to emphasize shoulder stability and upper body control; this is the most important part of the repetition, as using the legs to get the bar there is cheating (on purpose) in the first place. To make life even harder, try a long static hold followed by a strict negative to overload the shoulders. As I performed multiple sets, I stuck to the static hold only; if only 1 set of each side had been performed, I would have included a negative of no less than 5 seconds to completely burn myself out. The third and final set for the right side is the one shown here.

Reverse-Grip Dip Demo, Part 2

In the last post, I discussed and showed how I used the Reverse-Grip Dip as a movement for Transverse Shoulder Flexion with maximum internal rotation of the shoulders to place both the chest and front delts in prime mechanical position. The conditioning routine I used was 10 sets of 3 Reverse-Grip Dips alternated with 10 sets of 3 Seated Cable Face Pulls, performing 1 exercise, then the other each minute for 10 minutes.

The opposite of Transverse Shoulder Flexion is Scapular Retraction - hence the Seated Cable Face Pull. The set shown is my final of the series, just like my dipping set in the previous post (Part 1). Note how I lean back and stick the chest out; this increases the amount of retraction I can get; furthermore, note how I use separate handles instead of a rope, and only grip the straps and not the handles themselves; this allows me to rotate the wrists (and thus the shoulders) inward as I perform the positive portion of the repetition, again increasing the range of motion by promoting greater retraction. Finally, I do not use the thumbs, and only curl the first 4 fingers of each hand around the bands simply to hold on; the weight should not be heavy enough to warrant full usage of the hands on this exercise.

As you know, the Olympic Front Squat is my current priority; however, when I need a break from it, I perform supplemental conditioning work. One example of this is when I pair opposite functions together in alternating fashion, using the A-1/A-2 system, popularized by Charles Poliquin.

The Reverse-Grip Dip is an exercise that displays Transverse Shoulder Flexion. We all know that the front delts and chest are the prime movers when executing this type of function. What you may not know is that they are at their most advantageous position mechanically when the shoulders are internally rotated, as I learned from Menno Henselman's T-Nation article concerning Muscle-Specific Hypertrophy; there are 2 parts to the article, and both can be found quickly using the Google search terms I just provided.

What this means to us is that the more we turn the wrists inward (towards the center of the body) when performing pressing movements in front of us, the more the chest and front delts are recruited; the triceps are recruited whenever elbow extension occurs, which you already know. With this mechanical knowledge, the late Vince Gironda popularized the Reverse-Grip Dip.

Today I performed, in alternating-sets fashion, 10 sets of 3 Reverse-Grip Dips with 10 sets of 3 Seated Cable Face Pulls. I performed 1 exercise, then the other, each minute for 10 minutes; what's shown is my last set dipping.

Pay close attention to the video. Note how I show the positioning of the hands at the beginning, and that I choose a suicide grip (no thumbs) to allow their freedom of movement around the parallel bars; furthermore, note that my depth is very low, as flexibility is vital to me, if you couldn't already tell by my other posts. The depth I sink to also promotes full elbow flexion prior to performing full elbow extension by the triceps on the positive portion of the repetition; at the lowest point, the biceps should sit on the tops of the forearms.

Currently, Olympic Front Squats are priority; however, when the knees need a break from high frequency, I turn to the hips instead. Powerlifters typically use this method, squatting on a knee-dominant day and deadlifting on a hip-dominant day to organize their split.

When I set up, I "wind" the bar up the back into place, finding the sweet spot to support the load and set the wrists. This exercise can be hard on the wrists; however, light Dumbbell or Barbell Reverse Wrist Curls between sets loosens them up. When descending, I use the flexibility in my wrists to allow the bar to "wind" again, but this time down the back instead of up it. At this point, the movement should resemble a powerlifter's good morning low-bar squat above the waist; however, below the waist should yield only enough knee flexion to push the butt back, forcing a greater depth of the torso on the negative/more hip flexion prior to returning the hips to extension on the positive.

This is one of the few times you'll see me wear a belt, and I use it the same way as I use my knee wraps: on the most intense/heaviest set only. As stated in an earlier post, I do not want top-of-the-line supportive equipment that gives me more confidence than I should have - only enough support to help my body technically on the set I most need it; in fact, this belt is not mine, but the one the gym provides and is shared by its members. The knee wraps you've seen in other posts are mine, as that is an item typically not provided by a gym.

Finally, the load felt relatively easy on the execution, and knowing that I had energy leftover indicated faster progression for next time.

The hamstrings are involved in hip extension (any squat/deadlift/back extension variation) and both knee flexion (any leg curl variation) and rotation. A wise athlete trains both hip extension and knee flexion, at the minimum.

Of all the leg curl variations, I prefer the seated one. The hamstrings are better trained as knee flexors specifically when the hips are already flexed; such as on a seated leg curl. During a glute-ham raise, lying leg curl, or valslide leg curl, the hamstrings are being used to extend the hips (with help from the glutes) and flex the knees. The gastrocnemius of the calf also helps to flex the knee when the front of the calf is contracted (dorsiflexion). Finally, the hamstrings are fast-twitch dominant, and respond best to explosive contractions (used by sprinters, for example), heavy loads (to also engage the Type II B muscle fibers), and strict negatives for overload.

Putting it all together. The video was taken to show the explosive contraction while dorsiflexed (front of calf contracted/calves used for help), full-range of motion completed (pad smacks the metal support beam underneath), plantarflexed slow and strict negative (now pointing the toes to avoid any help from the calves, which overloads the hamstrings), and finally, a return to a fully extended knee (full stretch), setting the load back down; look closely, and you'll see that the weight stack does not rest until I release the crossbar above the thighs.

I know this is a lot of information, so you may need to re-read this caption many times, as well as rewatch the video until you grasp everything discussed here. Why would you do that? Full Deadman's Raise with Bottom Pause and Rest Demonstration.

This is something you may not see very often, and I use it as a means to stretch at the knees and keep my lower back flexibility. It works best when performed in alternating sets with any knee flexion (all leg curl variations) and/or any hip flexion (all sit-up variations), as it tends to make the spinal erectors of the lower back tight and places stress upon the quadriceps during the positive portion of the repetition.

Though it may seem challenging, any proficient squatter has both the strength and flexibility to do it; after that, it's just practice.

Finally, be sure not to waste energy on this movement during a heavy squatting day; it is best used during a recovery day, or for stretching purposes.
